The main reason people give up on intermittent fasting in the first few days is too abrupt a transition: going straight from 3–4 meals a day to an 8-hour window, with no adaptation. The solution is a gradual plan.

Stage 1: 12/12 (week 1)

12 hours of fasting, 12 hours of eating — essentially you're just avoiding late-night snacks and a very early breakfast. Example: last meal at 20:00, first meal the next day at 8:00.

Stage 2: 14/10 (week 2)

Push breakfast back by another 2 hours. Example: 20:00 → 10:00. This is usually when the first real morning hunger appears, but it's easy to manage with water and black coffee.

Stage 3: 16/8 (weeks 3–4)

The standard beginner window: 12:00–20:00, for example. This is where the body starts to adapt significantly to using fat stores as energy between meals.

Stage 4: 18/6 (optional, after month 1)

Only after 16/8 becomes comfortable and sustainable day to day should you shorten the window to 6 hours.

Rules that prevent you from giving up

  • Hydration: at least 2 litres of water a day, plus sugar-free electrolytes if headaches appear
  • Enough protein: at every meal, for satiety and to help maintain muscle mass
  • Sleep: 7–8 hours; lack of sleep amplifies hunger by increasing ghrelin
  • Gradually cutting snacks: don't suddenly remove all snacks on day one — reduce them progressively
  • Sample schedules: 12:00–20:00 for those who work mornings, 10:00–18:00 for those who train in the evening

Research cited by Harvard Health and Mayo Clinic shows that some people may experience fatigue, dizziness, headaches or mood changes in the first few days of fasting, which is why a gradual approach is more realistic than jumping straight to restrictive windows such as 20/4.
